Alright, settle in, because we're about to venture into forearm territory so specific that even most gym regulars will squint at you and ask what on earth you're doing. Lie on your side on a flat bench — yes, your side, like you're about to watch TV but someone handed you a weight instead of a remote. One arm holds the load; the other cushions your head.

Bend that working elbow to a crisp ninety-degree corner, then position things so your forearm runs parallel to the floor, pointing straight ahead of you like you're mid-reach for the last donut in the box. Your upper arm stays glued to your side, parallel with the bench surface, not wandering off to do its own thing. Lock this geometry in — this is your base camp.

Now rotate your forearm upward, carving a semicircle through the air, until it points at the ceiling like you're raising your hand in class to answer a question nobody asked. The elbow bend stays locked at ninety degrees the whole time — if that upper arm creeps around, you've lost the plot and need to reset.
