This is the squat's slightly more responsible older sibling — the one who always uses a spotter and never stays out past midnight. Stand upright with a flat bench positioned behind you. Hold a weight in each hand at your sides, palms facing your legs, feet at shoulder width with toes subtly turned out. Lock your gaze forward at something at eye height — the ceiling fan, a motivational poster, the back of someone's head, anything. Just don't look down.

Lower yourself by hinging at the hips and bending the knees, torso staying upright and proud. Keep descending until your backside lightly kisses the bench behind you — and I mean kisses, not flops. This bench is your depth gauge and your safety net all in one. It tells you exactly how low to go every single rep, so you never have to guess whether you hit parallel. If you performed this correctly, your knees form a line with your toes and your front shin stays perpendicular.

The moment you feel that bench touch, reverse direction. Drive through the floor with your heels, extending the hips and knees simultaneously to stand back up. The bench is not for resting — it's a tap-and-go. Lingering down there is not part of the program.

Repeat with discipline and control, and your legs will receive a very clear message that depth and consistency are non-negotiable from now on.
